At this point in your training, you undoubtedly know most of the key strategies that go into developing a six: pack: Cut your calories by a reasonable but not drastic amount; train your abs witha wide variety of weighted and bodyweight exercises; use heavy compound moves like squats and deadlifts to strengthen your core; perform some high: intensity cardio intervals a few times a week (but not too often); and a little caffeine always helps. But ifit’s that simple, why doesn’t everybody have abs? The ugly truth about fitness and body composition is that itis cruelly subject to a point of diminishing returns. ‘The closer to your goal you get — especially ‘when it comes to attaining cheese-grater abs — the more difficult 20 une 2014 | muscemagcom itis to get to your goal Going from 22 percent body fat to 11 percent isn't that hard. Dropping 10 percent to seven percent can be rough. ‘The mistake most people make when their progress stalls at the almost: there point is to double down on the effort. They train harder, they cut more calories or they further partition their macronutrients. This is what love about the bodybuilding mindset: the determination to achieve through the sheer dint of hard work. In this case, though, working harder might not equal better results Its possible that your abs demand some fine-tuning beyond modulating volume, intensity and caloric intake. Factors such as sleep, stress and even sunshine (we've reported on the profound connection between vitamin D and testosterone) can have a significant impact on your results. These types of health-based lifestyle tweaks may sound soft, but when you're hitting that glass ceiling of single- digit body fat they can make a big difference. A set of defined abs isa sign of a cohesive training, nutrition and supplementation program executed with purpose. ‘That's why we don't promise a six-pack in four weeks or other nonsense on our cover: Consistency with the basics might not be as sexy as talking about inverted hanging crunch-plank dumbbell iso-holds, but it works. ‘Train hard, eat right and take care of the machine that is doing all of the work in the gym. Ifyou do that, your abs will take care of themselves. fC Mike Carlson Editor-in-Chief ‘MuscleMag Ce ese ‘And whether you're going for muscle growth, endurance, or improved overall performance, nothing sets the tone FT eee er erin Cee ae eo a, other step closer to your goal. A study performed by researchers at the Norwegian National Institute of Occupational Health concluded that drinking coffee reduces neck and shoulder pain. That jives with what we know about caffeine's pain-blunting effects on athletes. Consuming coffee or caffeine before workouts allows athletes to press more weight and/or perform more reps. In part, this may be due to caffeine's ability to reduce perceived pain — and why it’s often included in pain relievers. BY JEFF ALEXANDER Muscles are complicated, Made up of countless fib: ers that should seamlessly slide back and forth as you contract and extend them, muscles are like any complex machine that gets over used: They get junk in them. Sure, “junk” isn'ta highly clinical phrase, but it's actually the perfect description for the various meta: bolic waste products, scar tissue adhesions or trigger points that ac- cumulate in muscles and gum up motions that should be pliable and comfortable. You change the oil in our cars, you blow out your comput- ers with compressed air. It’s time to do the same kind of maintenance for your muscles. Junk that builds up in the pecs, 38 sue zore | musdemagcom and especially the pectoralis minor, can lock your shoulders and arms so that your range of motion (ROM) is compromised. Restoring proper ROM means that more actual mus- le fibers are stimulated during ex- and your pecs can experien greater growth. Your rhomboids do the opposite of the pecs since they are attached between your shoulder blades and pull your scapula toward your spine. I's important to work the junk out of them, too. Packing these two techniques together can really ‘open up the shoulders and help you better stabilize heavy loads. In athletes, junk usually results from overtraining and dehydra: tion, Regular stretching, adequate fluid intake and Epsom-salt baths r — ade can stave off the buildup and inhib- ited movement, but there's a good chance you're already experiencing some grinding gears in your mus- cles. These strategies can help. PEC WALL PRESS EEE Begin by standing with your chest pressed against a ball that’s pinned to a solid wall. (I like the Beastie ball) If your pecs are highly developed, you can use a yoga block to add alittle additional leverage. EERE Experiment with the exact spot you need to apply pressureto. It may take few pick-up-and-place at tempts before you find the spot that needs attention. You'll know it when you press on it KSEE When you find that spot “STAKE THE FIND THE TR SPOT. CHANCES ARE EACHS! of increased tension (it'll probably hurt a little), apply heavy pressure to it for 20 to 30 seconds by lean- ing in and using your legs. Breathe deeply and slowly and relax so you can really sink into the ball. Use your legs and hips to regulate and manipulate the pressure you apply. KEG Decrease the pressure slightly while you take a couple re covery breaths. KSEE Repeat Steps 1 through 4 for four to six rounds for each side. You should notice decreased tension in your pecs with each successive round EEEEER Slowly remove the ball and take your arm through afull range of motion to test improvements in sta~ bilization and ROM. Perform these steps up to three times a day to im- prove chest function and strength. SMR BUTTERFLY (STEBIH Lic flat on your back with a ball under your rhomboids, the mus- cles between your shoulder blade and your spine (MSYEBERH Flex your shoulders and elbows 90 degrees so your upper arms are straight out to the side of your shoulders and your forearms are off the floor. Breathe deep- ly and regularly as you relax into the pressure. (EREBE Repeat steps 2 and 3 for five to 10 rounds, then test the ROM in the side you just worked. Repeat for the other side, A little daily maintenance work goes a long way. If you spend five to 10 minutes once or twice a day ad- dressing your tight pecs and rhom- boids with focused SMRand stretch- ing, your bench press numbers and your recovery will show it. rmusemagcom | JUNE 2014 39 YOUR ABDOMINAL TRAINING. , ‘The TRX Suspension Train: er is one of the most versa: tile pieces of equipment on the market today. It can be used by gym-goers at all levels, from begin: ners to advanced; it’s lightweight and portable, so it can be set up almost anywhere; and it requires you to constantly remain engaged throughout your entire body. Al most every exercise performed on the TRX (and there are hundreds) demands some kind of core recruit- ment. Here's a simple yet challeng- ing cireult that you can perform two to three times a week. You can use other forms of suspension trainers, such as Blast Straps or even gym: nastic rings, but I find the TRX to be the most versatile and user-friendly. [THREE-MOVEMENT 1. PIKES. Keeping your knees close together, initiate the movement by tucking your knees up toward one el- bow. Return back to the push-up po- sition and immediately swing both knees back up, this time toward the other elbow. Repeat this controlled back-and-forth swinging movement for the desired number of reps. 3. BODY SAW Start from the same push-up position (or from your forearms if it becomes uncomfortable on your wrists). This exercise requires very little movement. You simply push your body backward from your hands, about 6 to 12 inches. There is no up-and-down movement in volved. Think of trying to push your feet to the wall behind you. Every time that you extend back your abs will engage to help keep you in neu: tral alignment.
