4th QUARTER STATIONS
ROPES OR COMMAND MAT DRILLS
• 1. ¼ Eagle / Shuffle / Carioca - This is done very quickly, rapid fire. (¼ Eagle about 3 times
SPRINTS WEIGHTS then hit they shuffle on the way up, Carioca on the way back). Set puts 1st group on the
mat on, every hit after that ends that group and starts the next group. Ends at the start.

Start all mat drills with giving the name of the exercise. Then, set
puts them on the mat in ready position. Hit starts the drill. Rapid
fire! Hit ends the drill and they get off the mat quickly. Someone
screws up = send em back.
Station 1 – ROPES OR SPRINTS
• “Mistakes don’t get you beat but they do make it harder to win.”
• An extreme amount of importance is put on form running while performing the
ropes exercises. We will concentrate on: Elbows at 90 degrees, feet pointing
straight ahead, relaxed shoulders, no head bobbing, no wasted movement.
There will be a cone placed as a starting point at about 2 yards prior to the 1st
rope and a cone placed about 4 yards past the last rope. We will demand that
the athlete “finishes” past the cone. The athletes upon finishing the exercise
will encourage their teammates instead of getting back in line. We will start
each drill on command. = Set Hit.
• If they miss a hole, hang up, don’t use proper running form or don’t finish then
they go back to the end of the line and redo that exercise. If they get sent back
3 times due to lack of effort they sit out and that day does not count. If sat out
in 1 drill they set out all the stations. Any athlete missing a day or gets sat out
has 10 gassers for each account. These are run after boot camp is complete.
Station 2 – COMMAND WEIGHTS
• Stations - 2 lifters per station odd number go 1 not 3. One athlete lifting and one on a knee.
• Call up to bar - “1st man ready or 2nd man ready” – if lifter does not place hands on the bar in an
aggressive manner and be in ready to lift position everyone does push ups.
• Give Cadence – Down – Set- Hit. (This places the athlete in position to lift and starts each new
exercise. Coach calls the play = the exercise to perform and then the cadence hit starts the 1st
lift.)
• Whistle – Commands the athlete to lift reps #2 - whatever. Number of reps are determined by
the coach, usually no more than 10 could be as few as 5. If they mess up the whole team does
push ups – usually no more than 5.)
• Mistakes - Any mistake will result in team pushups. = Not on correct knee, improper hand
placement, everyone not counting, poor technique, not being aggressive on the exchange etc. –
Coach determines the reps.
• Time – Based on the running ropes. = When they rotate we are done.
• Goal - Complete all 10 lifts perfectly = Whip the Perfect Day!
Station 3 – MAT DRILLS
• The mat drills are just like defense – they are all about reading and reacting while taking the
fight to them. They are also similar in that if you don’t do it right you get to do it again = 1st
Down for your opponent. Teaching: A good take off, change of direction and getting off the
ground quickly are also critical in the mat drills. Total Effort must be demanded and the athlete
must stay focused on the commands given by the coach. Any mental error, indecision, or lack of
total effort will result in the coach sending that group back to repeat the drill.

• There are 3 lines (or more) they can be bunched but there is no indecision when it is my turn.
Every Drill starts with the 3 athletes rushing on the mat with their hands high as if blocking a
kick or batting down a pass as they are about a yard on the mat they get busy feet with hands
high. The coach then begins the drill by movement of the deflated football commanding the
athletes to perform the desired exercise. The drill ends with the coach clapping the football,
this also signals the next group of 3 to attack the mat and begin their exercise. Every drill has a
correct forward roll or a backwards roll performed at the middle and a sprawl (Touch off) that
sells out at the end. The 3 athletes immediately get up and busying their feet awaiting another
coaches signal for a belly flop (or not) and then clapping to let them off the mat. All this is done
with a very high intensity level with teammates encouraging each other.
